What Macronutrients Are
Carbohydrate, protein, and fat are nutrients that provide energy. They also have different roles: carbohydrate supplies glucose, protein provides amino acids used in body tissues and enzymes, and dietary fat supplies essential fatty acids and helps absorb fat-soluble vitamins. A balanced pattern also needs fibre, vitamins, minerals, and water.
Reference Ranges, Not a Prescription
For healthy U.S. adults, the National Academies' Acceptable Macronutrient Distribution Ranges are commonly summarized as:
- Carbohydrate: 45–65% of total energy
- Protein: 10–35% of total energy
- Fat: 20–35% of total energy
These broad ranges are designed for populations, not to diagnose an individual's needs. Age, body size, activity, pregnancy, health conditions, and goals can change an appropriate plan. See Sources 1 and 2 below.
Understanding the Calculation
Nutrition calculations generally use about 4 calories per gram for carbohydrate, 4 for protein, and 9 for fat. For example, 100 grams of protein represents about 400 calories. Food labels and databases can differ because of rounding, fibre, sugar alcohols, recipes, and brand-specific ingredients.

A Practical Approach
- Log consistently before trying to make every number exact.
- Compare the pattern over several days, not one meal in isolation.
- Include varied protein foods, fibre-rich carbohydrate sources, and mostly unsaturated fats.
- Review targets with a clinician or dietitian if you have a medical condition, are pregnant, have a history of disordered eating, or need a therapeutic diet.
The Bottom Line
Macro ranges are a planning framework. There is no single split that is optimal for every person.
Do you have to hit your macros exactly?
No, and treating the numbers as pass/fail is the most common way beginners burn out on tracking.
Two things make exactness illusory anyway. The first is that the numbers on labels are themselves approximate — permitted tolerances on declared nutrition values are wide, often around 10–20% depending on the nutrient and jurisdiction. The second is that portion estimates carry their own error, and it compounds across a day.
A more realistic standard: treat protein as a floor to reach, and carbs and fat as a budget to divide. Landing within roughly 10 g of your protein target and letting the other two float is close enough for the result you are after. Someone hitting protein consistently while carbs and fat wander is doing better than someone who hits all three twice a week and abandons the app on the days it looks unachievable.
The exception is if you are working with a clinician or dietitian on a specific medical target — renal protein restriction, or carbohydrate counting for insulin dosing. Those are prescriptions, not preferences, and the precision requirement is genuinely different.
Should you set macros by percentage or by grams?
Percentages are how most calculators present macros, and they are the weaker method for the thing most people are trying to do.
The problem is that a percentage target moves when your calories move. Protein set at 30% of 2,400 kcal is 180 g; the same 30% of 1,800 kcal is 135 g. But your protein requirement is driven by your body weight and training, not by how much you happen to be eating that week — so the day you cut calories is the day a percentage target silently cuts the nutrient you least want to lose. This is the single most common way people undermine their own deficit.
The more robust method:
- Set protein in grams per kilogram of body weight. For most people losing weight while protecting muscle, 1.2–1.6 g/kg is the supported range; people training hard sit higher.
- Set fat as a floor, not a target. Roughly 0.6–0.8 g per kg is a reasonable minimum for hormone production and absorption of fat-soluble vitamins. Below that things start to suffer.
- Give carbohydrate whatever remains. Carbs are the flexible one — they scale with your activity and they are the lever you actually adjust.

Do calories or macros matter more?
For weight change, calories. For what that weight is made of, macros. They answer different questions and it is worth not conflating them.
Energy balance determines the direction and speed of weight change; there is no macro split that overrides it. But two people losing the same 6 kg on the same deficit can arrive at very different places — one having lost mostly fat, the other having given up a meaningful amount of muscle — and the difference is largely protein intake and whether they trained.
The practical order of operations:
- Calories set whether you gain, hold or lose.
- Protein determines how much of any loss comes from fat rather than muscle.
- Fibre drives satiety and gut function, and is the nutrient most people are furthest from.
- The carb/fat split is mostly preference. Within sensible bounds, the ratio that you can actually stick to beats the theoretically optimal one.
That last point is better supported than most diet marketing admits: head-to-head trials of low-carb against low-fat diets, matched for calories and protein, tend to find small differences in outcome and large differences in individual adherence.
What are micronutrients, and why do macros not cover them?
Macros are the energy-bearing nutrients. Micronutrients — vitamins and minerals — carry no energy and are needed in milligram or microgram quantities, but a diet can hit every macro target perfectly and still be deficient in them.
This is the blind spot in macro-only tracking, and it has a specific failure mode: the "if it fits your macros" approach taken literally produces diets that are numerically correct and nutritionally poor. The macros do not distinguish between 40 g of carbohydrate from lentils and 40 g from a sweet, though the fibre, potassium, folate and iron do.
Three nutrients sit between the two categories and are worth tracking directly because they are common shortfalls and they change how you feel week to week:
- Fibre, technically a carbohydrate, where most adults fall well short of the 25–38 g adequate intake
- Sodium, which most people over-consume, though anyone eating mostly home-cooked food can undershoot
- Sugar, where the useful number is free sugars rather than total
