Eating Around Workouts: A Practical Guide

Food timing depends on the session and nearby meals. Learn what evidence supports without treating recovery as a rigid window.

Start With the Whole Day

Workout nutrition depends on the activity, duration, intensity, timing of nearby meals, comfort, and goals. Most short recreational sessions do not require a special supplement or a rigid pre- and post-workout formula.

Before Training

If a normal meal is several hours away, a familiar meal or snack containing carbohydrate and some protein may be useful. Larger amounts of fat or fibre close to hard exercise can cause discomfort for some people, but tolerance varies.

After Training

Protein and carbohydrate can support recovery, especially after demanding or long sessions. Should you train fasted?

For fat loss specifically, direct evidence does not show a clear advantage to fasted rather than fed training when overall intake is controlled.

The argument goes: train without food and the body burns more fat during the session, therefore you will lose more body fat. The first step can be true, but the conclusion does not follow because body-fat change depends on energy balance over time, not only the fuel used during one workout. In a small randomised trial of young women following matched calorie-restricted diets, four weeks of fasted and fed aerobic training produced similar changes in weight and fat mass. Longer, more diverse trials are still limited.

What meal timing can affect is performance and appetite. A systematic review found that eating before exercise improved prolonged aerobic performance but not shorter-duration aerobic performance. Individual tolerance still matters, especially for short or easy sessions.

On appetite, a meta-analysis found higher short-term hunger after fasted exercise, but also lower 24-hour energy intake in one comparison and flagged important design limitations. So fasted training may feel hungrier without reliably causing later overeating; the practical question is how you respond.

If you train after an overnight fast, a protein-containing meal after the session is a practical priority because there was no recent meal. Do you need carbs after every workout?

No — it depends on what you did and when you are training next.

Post-workout carbohydrate exists to replenish muscle glycogen. How much you depleted determines how much you need to restore.

So the practical rule is to include protein, while scaling carbohydrate to the session and the time until the next demanding effort.

What should you eat before an early-morning workout?

The situation the standard advice handles worst, because "eat 1–2 hours before" is not available to someone training at 6am.

Three workable options, in order of how much time they need:

Nothing, for a shorter or easier session if you tolerate it. The evidence does not show a universal fat-loss advantage, but many people can complete brief, moderate training without a pre-workout meal. Stop and fuel if you feel faint, unwell or unable to perform the planned session.

Something small and mostly carbohydrate shortly before. A banana, a slice of toast with honey or a small glass of juice are examples. Foods rich in fat or fibre close to strenuous exercise can provoke gastrointestinal symptoms in some athletes, as exercise-nutrition research describes; test the portion and timing in training rather than on an important event day.

A liquid option, if solids do not sit well early. A small shake with milk or a whey drink is tolerated by many people who cannot face food at 5:45am, and it front-loads the protein that would otherwise wait until afterwards.
