What Fibre Is

Dietary fibre is carbohydrate that is not fully digested in the small intestine. Different fibres have different properties, so benefits cannot be reduced to one universal mechanism.

Daily Guidance

WHO recommends that people older than age 10 aim for at least 25 grams per day of naturally occurring dietary fibre from foods. U.S. Nutrition Facts labels use a Daily Value of 28 grams for the 2,000-calorie reference diet. These are population references, and individual needs can differ. See Sources 1 and 2 below.

Food Sources

Whole grains, beans, lentils, fruit, vegetables, nuts, and seeds can contribute fibre along with other nutrients. A varied mix is more useful than chasing one “superfood.”

Increase Gradually

Raising fibre quickly can cause gas, bloating, or discomfort. Increase fibre-rich foods gradually and drink according to your hydration needs. People with bowel narrowing, severe gastrointestinal symptoms, a fluid restriction, or a clinician-prescribed low-fibre diet should not follow generic increase advice.

Fibre can affect how some medicines are absorbed. Ask a pharmacist about timing when relevant.

Why does adding fibre sometimes make bloating worse?

Many fibres are fermented by gut bacteria, and fermentation produces gas. That can be a normal response, but symptoms are not proof that everything is "working correctly": the fibre type, dose, underlying gut conditions and pace of change all matter.

Three things drive the discomfort people report when they raise fibre:

Speed. A sudden large increase can provoke gas and discomfort. NIDDK advises adding fibre a little at a time so the digestive system can adjust; evidence does not establish one exact increase such as 5 g per week for everyone.

Water. Viscous fibres such as psyllium hold water and form a gel. NIDDK recommends adequate liquids when increasing fibre or using a fibre supplement. Hydration is important, but worsening constipation can have several causes and should not automatically be dismissed as a fluid problem.

Type. Fibre is not one compound. Inulin and some FODMAP carbohydrates are readily fermented and can produce more gas; psyllium is viscous and comparatively resistant to fermentation. Wheat bran is mainly insoluble, while oat beta-glucan is soluble and fermentable. Someone reacting badly to an inulin-based supplement may respond differently to psyllium, but persistent symptoms deserve assessment rather than repeated self-experimentation.

If symptoms are severe, persistent, or come with constant abdominal pain, vomiting, unintentional weight loss or rectal bleeding, NIDDK advises seeking medical care. Those features should not be self-diagnosed as a fibre adjustment.

Are fibre supplements as good as fibre from food?

For specific measurable outcomes, sometimes. For the whole picture, no.

Psyllium husk has comparatively strong evidence. A meta-analysis of randomised constipation trials found fibre supplements improved stool frequency and consistency, with psyllium among the effective types, although results were heterogeneous. A separate meta-analysis of 41 randomised trials found reductions in LDL and total cholesterol. NHS guidance notes that ispaghula/psyllium can affect absorption of some medicines and must be mixed with adequate water, so product directions and clinical advice still matter.

What supplements do not replicate is everything else that arrives alongside fibre in whole food. A bowl of lentils delivers fibre plus protein, folate, iron, potassium and polyphenols; a fibre capsule delivers fibre. WHO's carbohydrate guideline prioritises whole grains, vegetables, fruit and pulses, so it is not sound to assume one isolated supplement reproduces every association seen with fibre-rich dietary patterns.

Different microbes use different substrates, so a varied plant intake exposes the gut to a broader mix than one isolated fibre. That is biologically plausible, but microbiome diversity by itself is not a validated clinical outcome and should not be sold as proof that more plant varieties will treat a condition.

Reasonable use: food first, supplement to close a gap you cannot close otherwise — travel, illness, a period of restricted eating, or a genuine dislike of the foods involved.

Does fibre affect how many calories you absorb?

Sometimes, but not by one predictable amount. Two distinctions are worth making.

Fibre's energy yield varies. Some fibre is fermented into short-chain fatty acids that can be absorbed, while some passes through. For mixed diets, FAO recommends an average metabolizable-energy factor of about 2 kcal per gram, while noting that individual fibres can vary substantially. That makes any single number a labelling convention rather than a precise value for every fibre.

Food structure can change metabolizable energy. This is clearest for some whole nuts, where intact cell walls trap part of the fat. In a controlled feeding study, the measured energy value of almonds was about 32% below the value predicted by general Atwater factors. That result cannot be generalised to every high-fibre food or converted into a daily "calorie discount."

The practical effect depends on the food and the person, and trackers cannot accurately calculate it meal by meal. Fibre-rich foods may also affect fullness, but trials vary by fibre type and food matrix; it is safer not to promise a fixed calorie saving or appetite effect.

Where it does matter is in interpreting a tracker. Net-carb approaches subtract fibre from carbohydrate on the reasoning that fibre is not digested like available carbohydrate. Some fibre still yields energy after fermentation, and the amount varies, so subtraction is a label convention rather than a precise physiological calculation. How much fibre should you eat a day?

Targets differ by authority and age. US Dietary Reference Intakes use about 14 g per 1,000 kcal, with adult examples ranging from 22 to 34 g in current federal guidance, while WHO recommends at least 25 g of naturally occurring fibre per day for adults. Many adults fall short, but the appropriate target can differ with energy needs and medical conditions.

Why does eating more fibre cause bloating and gas?

Many fibres are fermented by gut bacteria, producing gas. Symptoms may reflect a sudden increase, inadequate fluid with a bulking fibre, or a readily fermented ingredient such as inulin—but they can also have other causes. Increase gradually rather than using a fixed 5 g/week rule, drink appropriate fluids, and seek care for persistent symptoms or red flags.

Are fibre supplements as effective as fibre from food?

What is the difference between soluble and insoluble fibre?

Soluble versus insoluble is a useful description, but it does not predict every effect. Viscosity helps explain why beta-glucan and psyllium can affect cholesterol and post-meal glucose; fermentability affects gas and short-chain-fatty-acid production; coarse insoluble fibres can add stool bulk. Foods contain mixtures, so variety is more useful than trying to optimise one label category.
