Water Needs Vary

There is no single number that fits every adult. The National Academies established Adequate Intakes for total water from all foods and beverages of about 3.7 litres per day for adult men and 2.7 litres for adult women. These are population reference values, not a required plain-water goal for every individual. See Source 1 below.

Needs vary with body size, food pattern, exercise, heat, altitude, pregnancy or breastfeeding, illness, and medicines. Food and beverages other than plain water can contribute.

During Activity and Heat

Sweat loss differs substantially between people and sessions, so a fixed instruction such as “add 500 ml every 30 minutes” can be too much or too little. For long or intense activity, hot conditions, or heavy sweating, individualized guidance may also need to consider sodium—not just water.

Useful Signals, With Limits

Thirst and urine colour can be practical observations, but neither diagnoses hydration on its own. Some foods, vitamins, and medicines change urine colour. Excessive water intake can also be dangerous.

Seek medical care for confusion, fainting, inability to keep fluids down, or severe symptoms. People with heart failure, kidney or liver disease, fluid restrictions, or medicines affecting fluid balance should follow their clinician's plan rather than a general app target.

Does coffee count toward your water intake?

Yes. The belief that caffeinated drinks dehydrate you is one of the most durable pieces of nutrition folklore, and it does not survive contact with the evidence. Caffeine has a mild diuretic effect at high doses in people who never consume it, but habitual coffee and tea drinkers develop tolerance to that effect within days. For anyone who drinks coffee regularly, the fluid in the cup comfortably exceeds the extra fluid lost.

The National Academies' Dietary Reference Intakes report is explicit on this: its 3.7 L and 2.7 L figures are for total water from all sources, and it counts caffeinated beverages toward that total. It also notes that roughly 20% of daily water intake arrives in food rather than drink.

Alcohol is the genuine exception. It suppresses vasopressin, the hormone that tells your kidneys to hold on to water, and the fluid loss is real rather than tolerated away.

Can you drink too much water?

You can, and it is more dangerous than mild dehydration. Drinking far more water than the kidneys can excrete dilutes blood sodium — a condition called hyponatraemia, which in severe cases causes confusion, seizures and death. Healthy kidneys clear somewhere in the region of 0.8–1.0 L per hour, so the risk arises when intake is very large, very fast, and paired with heavy sweat losses that have stripped out sodium.

It is rare, but not hypothetical: it shows up in endurance athletes who drink to a schedule rather than to thirst, and it is one of the reasons marathon guidance moved away from "drink as much as possible" years ago.

For almost everyone the practical rule is unglamorous — drink when thirsty, drink a bit more around exercise and heat, and use urine colour as the check. Thirst is a more reliable instrument than arithmetic.

Does dehydration slow your metabolism or affect weight loss?

The honest answer is that the effect is smaller than the internet suggests. Two claims circulate widely and deserve separating.

Water before a meal. Drinking water shortly before eating does modestly reduce how much people eat at that meal, and small trials in middle-aged and older adults have found a real if unspectacular effect on weight loss. The mechanism is mundane — volume in the stomach — and the effect is weaker in younger people, whose stomachs empty faster.

Water and metabolic rate. Claims that water "boosts metabolism" trace back to small studies with mixed replication. Any effect is a rounding error next to what you eat and how much you move.

Where hydration genuinely matters for someone tracking food is subtler: dehydration reliably degrades perceived effort, concentration and mood, and it is frequently mistaken for hunger. A tracker cannot tell the difference between a genuine appetite signal and a thirst signal being misread. If mid-afternoon snacking is a pattern for you, water is the cheapest thing to rule out first.

How does hydration change with a high-protein or high-fibre diet?

Both raise your requirement, for unrelated reasons.

Protein raises it because metabolising it produces urea, which the kidneys excrete in water. The more protein you eat, the more water goes out with the nitrogen waste. This is not a reason to eat less protein — it is a reason to drink alongside it, and it matters most for anyone who has recently raised protein sharply.

Fibre raises it because soluble fibre works by absorbing water and forming a gel. Fibre without enough fluid does the opposite of what it is supposed to: it hardens stool rather than softening it. This is the single most common reason people report that "fibre made things worse" — the fibre went up and the water did not.

If you are increasing both at once, as people often do when they start tracking, increase fluid at the same time rather than afterwards.
